I suggest you to choice 4 mouvements par workout you stick on it for 4 weeks, and after you change all for 4 athers.
the fisrt mvts would be something to help your squat, the next one somethings to work your bench ( target your tricep), third one,somethings to increase your dead(don't work on your quads for this one), and the last one, i suggest you to do a complementary mvts, like some things for your abs on week one, rotators week 2, biceps week 3 and calf week 4.
and for your reps:i'll do it like that:
week 1: 8-10 reps (explosion style)
w2: 6-8 reps (mass and strengh)
w3: 3-6 reps (strengh)
w4: 2-3 reps ( max strengh and power)
and each 3 months i'll do a 1RM control.
