For the spasm bit - don't try too hard, otherwise this will happen. Also, are you stretching enough???? I've found that if I don't really, really stretch then my muscles will tighten (and eventually you'll end up with a much more serious injury!!)
Try stretching every day - I stretch my legs while I brush my teeth.... hey - its something useful to do!!
